What the numbers are telling you
Riding 4% harder makes you 0:14 slower overall, not faster. The bike split improves by 1:42 and the run gives back 1:56. This is the single most common way age-group athletes lose time, and it is why the conservative scenario is worth taking seriously.
The conservative scenario finishes in 1:36:39 against the target 1:35:47. That difference is smaller than most people expect, which is the point: the downside of going out too hard is far larger than the upside of going out slightly easy.
Your swim split already includes the open-water penalty (4% against pool pace, reduced because you are in a wetsuit). Do not plan your swim around your pool pace — plan it around this number.
Leg-by-leg execution
- Swim at 2:15 per 100mStart controlled for the first 200m — almost everyone goes out too hard and spends the next 300m recovering. Sight every six to eight strokes. Settle into rhythm before you think about pace.
- Ride at about 27.1 km/h averageEffort, not speed, is what you hold constant — that means easing on the climbs and pushing over the tops rather than chasing a number on the flat. The first 10 minutes off the swim should feel too easy.
- Run at 5:50 per kmYour legs will not agree with this pace for the first kilometre; that is normal and it passes. Deliberately run the first kilometre slower than target and negative-split the leg.

The short answer
Triathlon splits cannot be predicted by adding up your single-sport times. Open-water swimming runs 4–8% slower than pool pace depending on wetsuit use; sustainable bike speed drops as distance rises; and the run fades off the bike by roughly 6% at sprint distance rising to over 30% at full distance. The most common pacing error is riding the bike leg too hard: a 4% faster bike split typically costs more time on the run than it saves, because run fade compounds with bike effort.

Common questions
How much slower is open-water swimming than pool swimming?
Expect to be about 8% slower in open water than your pool pace without a wetsuit, and about 4% slower with one — the wetsuit buys back roughly half the loss through buoyancy. Sighting, no push-offs and swimming a slightly longer line account for the rest. Over longer swims the gap widens because line-holding errors accumulate.
How much does the run slow down off the bike?
Off-the-bike run fade is roughly 6% at sprint distance, 10% at Olympic, around 18% at 70.3 and over 30% at full distance, measured against fresh-legs pace for the same distance. Fade increases sharply if the bike leg was ridden above sustainable effort, which is why the pacing scenarios in this tool couple the two legs rather than treating them separately.
Should I ride hard and hang on during the run?
Almost never. A roughly 4% faster bike split typically costs more time on the run than it saves, because run fade compounds with bike effort. The aggressive scenario in this tool exists to show you that arithmetic. Riding at a sustainable effort and running well is the faster race for the overwhelming majority of age-group athletes.
How long do triathlon transitions take?
For an unpractised first-timer, T1 and T2 together commonly cost 5–6 minutes at sprint distance. A practised age-grouper does the same two transitions in around 2 minutes. Transition time is the cheapest time in triathlon to find — it costs nothing in fitness and only a few driveway rehearsals.
What is a good sprint triathlon time?
A median age-group sprint finish sits around 1:20 for men and 1:28 for women in the 30–34 bracket, with the top quartile around 1:12 and 1:20 respectively. Times rise with age group by roughly 5% at 40–44 and 20% at 55–59. Course, terrain and conditions move these substantially, so treat them as orientation rather than a target.
